A Quiet Week at Home: a free 7-day plan.

Seven simple days of calmer mornings, daily walks, plain low-carb food, a few minutes of meditation and earlier nights. No alcohol, no smoking. You don't need to go anywhere. You don't need to buy anything special.

This is the week I would give a friend who said, "My life is too noisy, but I can't go away right now." It is a small version of the month I host, shrunk to fit a normal week at home. Each day takes about an hour of your time, spread out: a slow morning, a walk, a few minutes sitting still, and a calmer evening.

I'm self-taught in nutrition, and I eat this way myself. I'm not a doctor, and nothing here is medical advice. It's a plan, not a prescription. Take what helps and skip what doesn't.

Who this week is for

  • You feel tired of the noise and want a calmer routine, starting at home.
  • You want a break from alcohol and late nights, and you drink lightly or socially.
  • You are curious about meditation but have never really tried it.
  • You are thinking about a longer break and want to test the rhythm first.

It is not for anyone who needs medical or psychological care right now. If that is you, please start with your doctor. You deserve proper help.

Safety first. Please read this.

  • If you drink heavily or every day, or might get withdrawal symptoms (shaking, sweating, feeling very unwell when you stop), see a doctor before you stop. Stopping suddenly can be dangerous. The same goes for other drugs and some medicines.
  • Low-carb, keto-style eating is not right for everyone. If you take diabetes medication or other regular medicine, are pregnant, have a kidney condition or have had an eating disorder, ask your doctor first.
  • Never stop prescribed medicine for this plan.
  • Exercise at your own pace. If something hurts, stop.
  • In a crisis, call your local emergency number now, or find a free helpline in your country at findahelpline.com.

The three rules for the week

  1. No alcohol, no smoking, no drugs. Vapes and nicotine pouches count. Prescribed medicine is always fine.
  2. Move every day. A walk is enough. Nobody is timing you.
  3. Be kind when it goes wrong. It will, a little. See if you slip.

The night before day 1, clear the house of what you want to avoid. Pour away or give away the wine. Put a bottle of sparkling water in the fridge instead. Then read the shopping list and do one shop.

The plan, day by day

Each day has the same six parts: morning, move, eat, sit, evening and one question. Meals are low-carb, with some fruit. Swap any meal for another one from the week. Keep a notebook by the bed for the questions.

Day 1 Clear the decks

Morning
Drink a glass of water. Open the curtains. Leave your phone alone for the first 30 minutes.
Move
A 20-minute walk at an easy pace. No tracking, no target.
Eat
Eggs and spinach. Lunch: a big salad with tuna and olive oil. Dinner: chicken thighs with roast courgette. Fruit: a handful of berries.
Sit
Breath counting, 5 minutes. Sit upright. Count each out-breath from 1 to 10, then start again. Lost count? Start at 1. That is the practice.
Evening
Phone charges outside the bedroom tonight. Screens off an hour before bed.
Ask yourself
What do I want this week to give me?

Day 2 Daylight and water

Morning
Water first. Then 5 minutes outside in daylight, even if it is cloudy.
Move
A 25-minute walk, then 5 minutes of easy stretching.
Eat
Plain full-fat yogurt with walnuts. Lunch: last night's chicken over leaves. Dinner: salmon, broccoli and lemon. Fruit: half an apple.
Sit
Breath counting, 7 minutes. Same as yesterday. Notice how often the mind wanders, without scolding it.
Evening
A warm shower, then a paper book in bed.
Ask yourself
When do I usually reach for a drink, a cigarette or a snack, and what am I really after?

Day 3 Meet your body

Morning
Water, daylight, no phone for 30 minutes. It is becoming a routine.
Move
A 30-minute walk with a few hills or stairs in it.
Eat
A mushroom omelette. Lunch: burgers wrapped in lettuce, no bun. Dinner: lamb chops, or halloumi, with a tomato and cucumber salad. Fruit: an orange.
Sit
Body scan, 10 minutes. Lie down. Move your attention slowly from your toes to the top of your head. Just notice each part. Nothing to fix.
Evening
Dim the lights after dinner. Write one line about today.
Ask yourself
What does my body feel like today, compared with day 1?

Day 4 The middle of the week

Morning
Day 4 is often the hardest. Expect it. Water, daylight, and a slow coffee or tea.
Move
Three rounds of 10 sit-to-stands from a chair, 10 wall press-ups and a 20-second plank (on your knees is fine). Then a short walk.
Eat
Boiled eggs and avocado. Lunch: sardines or mackerel on a green salad. Dinner: a stir-fry of pork or tofu with cabbage and peppers. Fruit: berries.
Sit
Breath counting, 10 minutes. If ten feels long, do two sessions of five.
Evening
Write down three things that went well today, however small.
Ask yourself
What has been harder than I expected, and what helped?

Day 5 Slow down outside

Morning
Water and daylight. Eat breakfast sitting down, without a screen.
Move
A 40-minute walk somewhere green: a park, a river path, a quiet street with trees.
Eat
Smoked salmon with cucumber and cream cheese. Lunch: a Greek salad with feta and olives. Dinner: steak or big mushrooms with green beans. Fruit: a kiwi.
Sit
Walking meditation, 10 minutes. Walk very slowly, indoors or out. Feel each foot lift, move and land. When the mind drifts, come back to the feet.
Evening
See or call someone you like. Tea, a walk, or sparkling water. No alcohol.
Ask yourself
Who makes my life quieter, and who makes it louder?

Day 6 A softer day

Morning
Sleep in if you need to. Then water and daylight.
Move
Something you enjoy: a swim, a bike ride, a beginner yoga video, or a long, slow walk.
Eat
A slow brunch: eggs, bacon or smoked tofu, tomatoes and avocado. Dinner: a roast chicken with green vegetables. Fruit: a few strawberries.
Sit
Body scan, 15 minutes. Take your time. Falling asleep counts as rest.
Evening
No screens after dinner. An early night.
Ask yourself
What do I want more of in my life, and what do I want less of?

Day 7 Look back, look ahead

Morning
Water and daylight. Read back your notes from the week.
Move
Repeat your day 1 walk. Notice what feels different.
Eat
Your favourite meals of the week, again. Fruit: whatever you liked best.
Sit
Your choice, 10 to 15 minutes. Pick the style that suited you best: breath counting, body scan or walking.
Evening
Write down the three habits you will keep next week. Keep the list short.
Ask yourself
Which three habits am I keeping, starting tomorrow?

Answer the day's question

A simple shopping list

Enough for one person for the week. Buy what you like from it; nothing here is special.

Protein

  • 18 to 24 eggs
  • Chicken thighs, and one small whole chicken
  • 2 salmon fillets, smoked salmon
  • Tinned tuna, sardines or mackerel
  • Lamb chops or steak, or halloumi and tofu
  • Plain full-fat yogurt, feta, cream cheese

Fruit

  • Berries and a few strawberries
  • 1 apple, 1 orange, 1 kiwi
  • Lemons

Vegetables

  • Spinach and salad leaves
  • Broccoli, courgettes, green beans
  • Cabbage, peppers, mushrooms
  • Tomatoes, cucumber, avocados

Cupboard

  • Olive oil, salt, pepper
  • Walnuts or almonds
  • Olives
  • Coffee or tea, sparkling water

If you slip

You had a drink at a dinner. You smoked one on the balcony. You ate half a pizza at midnight. It happens. The week is not ruined.

  • Don't start again from day 1. Carry on with the next day as written.
  • Skip the guilt. Guilt is loud, and this week is about less noise.
  • Get curious instead. Where were you, who was there, how did you feel just before? Write two lines about it.
  • Change one small thing. Eat before you go out. Order a sparkling water first. Leave earlier.
  • Go for a walk. It rarely makes anything worse.

If you keep slipping, or you find you can't stop drinking, that is useful to know. Please talk to your doctor. There is good, free help, and asking for it is a strong move, not a weak one.

After the week

Keep the three habits you chose on day 7. Most people keep the morning walk and the screens-off evening. Some keep the food. Few keep everything, and that's fine. A quieter life is built from a few small things, done most days.

Questions people ask

Is the 7-day plan really free?

Yes. No sign-up, no email, no payment. Read it, print it, share it. If you like it, you can apply for the full month, but you never have to.

Do I have to eat keto-style to follow the plan?

No. The meals are simple and low-carb, with some fruit, because that is how I eat. If your doctor says low-carb is not right for you, keep the walks, the meditation and the evenings, and eat the way your doctor advises.

Can I do the week while I am working?

Yes. It was written for a normal working week at home. Each day needs about an hour in total: a walk, a few minutes of meditation and a calmer evening.

What if I drink every day?

Talk to a doctor before you stop. If you drink heavily or every day, stopping suddenly can be dangerous. Your doctor can help you stop safely. Then the week is waiting for you.
